The Best Compound Movements for Full-Body Strength

The fitness industry generates endless content about exercise variety — new movements, machines, and protocols every week. But the coaches who’ve been around long enough to see real long-term results keep coming back to the same foundational movements. There’s a reason.

The Squat

The king of lower body development. Squats load the quads, glutes, hamstrings, and core simultaneously while demanding significant hip and thoracic mobility. Mastering the squat pattern is a prerequisite for almost every sport and for healthy aging. Work on depth and neutral spine before adding load.

The Deadlift

No movement builds raw posterior chain strength — lower back, glutes, hamstrings, traps — like the deadlift. It also teaches you to brace your core under a real load, which transfers to everything else. The Romanian deadlift variation is particularly valuable for targeting the hamstrings and building the hip hinge pattern safely.

The Bench Press and Its Variations

Horizontal pressing develops the pectorals, front deltoids, and triceps. The barbell bench press allows the most load, but dumbbell variations offer greater range of motion and reduce the risk of shoulder impingement. Include incline pressing to develop the upper chest and improve shoulder health.

The Pull-Up and Row

The most undertrained movement category in most recreational lifters’ programs. Pulling movements develop the lats, rhomboids, rear deltoids, and biceps — and directly counterbalance the pressing work that dominates most programs. Aim for a 1:1 ratio of pulling to pressing volume to maintain shoulder health over years of training.

The Overhead Press

The shoulder press builds vertical pushing strength while demanding core stability and shoulder mobility. It’s the best test of true upper body strength and one of the most transferable movements to athletic performance.
